How to train when sleep is limited

In an ideal world, everyone would get a full night of uninterrupted sleep before every workout. In reality, work schedules, family responsibilities, stress, and individual sleep patterns often make that impossible. While chronic sleep deprivation can negatively impact health and performance, research suggests that training does not need to stop altogether when sleep is limited – it just needs to be adjusted.

 

Understanding Sleep Needs and Performance

Most adults require seven to eight hours of sleep per night to function optimally (Hoolihan, 2019). When sleep is consistently restricted, both physical and cognitive performance begin to decline. Insufficient sleep has been linked to impaired concentration, slower reaction times, altered mood states, and decreased emotional control (Hoolihan, 2019). Long-term sleep debt compounds these effects. In a well-known study, individuals who spent fewer than eight hours in bed for two weeks performed cognitive tasks similarly to those who had gone 24-48 hours without sleep (van Dongen et al., as cited in Kinetic Select, 2020).

Chronotype Matters More Than You Think

One often overlooked factor in training while sleep-deprived is chronotype, or whether someone naturally functions better earlier or later in the day. Research indicates that scheduling workouts at times that conflict with an individual’s biological clock – such as early morning training for night owls – may create internal clock dysfunction and lead to more negative than positive outcomes (Hoolihan, 2019). Aligning training schedules with natural energy rhythms can help minimize the stress already imposed by limited sleep.

Adjusting Training When Sleep is Restricted

Sleep loss does not automatically mean training should be skipped, but it does mean that volume, intensity, and frequency may need to be modified. Additionally, “catch-up” sleep has been shown to be an effective recovery strategy following periods of restricted sleep (Hoolihan, 2019). While it does not fully replace consistent quality sleep, it can help reduce accumulated sleep debt and support recovery. Recent insights also suggest that exercise can offset some negative effects of poor sleep, provided the intensity is adjusted.
